This is a Huberman Lab Essentials re-cut of Huberman's sleep material, organized around the idea that sleep is set up by what you do while awake. The foundation is light: within the first 30 to 60 minutes after waking, get outside and look toward the sun, because melanopsin-containing cells in the retina signal the suprachiasmatic nucleus, which triggers the early cortisol peak and starts a timer to fall asleep roughly 16 hours later. He gives dose-like guidance in minutes rather than a single number — about five minutes on a clear day, around ten under cloud cover, twenty to thirty when it's densely overcast or raining. Skip sunglasses for this (corrective lenses are fine, since they focus light onto the retina), don't do it through a car windshield or a window, and never look at anything bright enough to hurt. Household lights, he says, are the worst of both worlds: not bright enough to substitute for morning sun, but plenty bright enough to disrupt sleep at night. If you genuinely can't get outside, he points to cheap bright substitutes like selfie ring lights or an LED tablet rather than expensive daylight simulators.
Temperature and timing are the other levers. One to three minutes of cold shower or cold water paradoxically raises core body temperature — the medial preoptic area reads cold skin and heats the core — so cold plus early exercise are morning tools, while a hot bath or sauna of no more than 20 to 30 minutes belongs in the evening, because the compensatory cool-down of one to three degrees afterward makes sleep easier. He recommends a cool-to-cold sleeping room, at least three degrees lower, on the logic that you can always add blankets or stick out a foot, but you can't do much about a room that's too warm. On caffeine, he suggests delaying the first intake to 90 to 120 minutes after waking for a longer arc of energy, and keeping anything after 4 p.m. under 100 milligrams — noting that he himself can drink a double espresso at 5 or 6 p.m. and feel fine, which is the point: the damage shows up in sleep architecture, not in whether you fall asleep. Alcohol and THC get the same treatment — they may help people fall asleep, and they still degrade the sleep that follows.
He frames the day as three critical periods: waking to about three hours after, the middle of the day into evening, and roughly 10 p.m. to 4 a.m. Period two includes naps (fine, per what he asked Matthew Walker, as long as they're not so long or so late that they eat into the night's main sleep bout — and non-nappers don't need to start), a caution that intense afternoon or evening training delays the circadian clock while early-morning exercise mostly doesn't, and a second light anchor: five to thirty minutes of low-solar-angle sunlight in the late afternoon, which he says inoculates the system somewhat against artificial light later. Period three is dimming everything, using only the light needed to move around safely.
His stated order of operations is behavior first, then nutrition, then supplements, then prescription drugs from a board-certified physician. The supplement stack he describes is magnesium threonate (about 145 mg), apigenin (50 mg) and theanine (100 to 400 mg), taken 30 to 60 minutes before bed, any one alone or combined, with honest caveats: roughly 5% of people get gastric distress from magnesium threonate, and theanine gives some people dreams vivid enough to wake them. He argues this stack is preferable to melatonin, since commercial melatonin doses are far above what the body makes and the hormone interacts with other endocrine systems. The closing tool is temperature minimum — not a temperature but a time, about two hours before your habitual wake time. Bright light, caffeine or exercise in the two to four hours before it delays your clock; the same inputs just after it advance it. For a 7 a.m. riser that pivot point is 5 a.m., which is why a 3 a.m. airport run shifts you later, and it's the lever he suggests using deliberately a day or two before travel. For unavoidable night waking, he recommends red light.
